Water gets overlooked in most training routines, but even mild dehydration already reduces strength and power. Here's how much to drink at each stage of your workout.

When it comes to training, almost all the attention goes to protein, creatine, and meal timing. Water gets pushed to the background, treated like an obvious detail that doesn't need a strategy. The problem is that dehydration, even in small amounts, genuinely changes how much you can lift, run, and sustain your pace — and it makes the workout more uncomfortable than it needs to be. Drinking water the right way, before, during, and after your session, is one of the simplest changes you can make to train better and keep training tomorrow.

How much dehydration actually hurts your workout

Losing water during a workout is normal — you sweat, breathe faster, and your body uses fluid to regulate temperature. The problem starts when that loss passes a certain fraction of your body weight without being replaced. Studies with resistance-trained men found that dehydration reduced the maximum load someone could lift on a one-rep bench press, and that rehydrating recovered part of that lost strength. The same pattern shows up in power testing: dehydrated people produce less anaerobic power in both upper- and lower-body exercises.

That means the same workout, done with a dehydrated body, delivers less — even when perceived effort feels the same or higher. In practice, you lift less weight, tire out faster, and finish the session feeling like you worked hard without the payoff to match. It's a quiet problem, because thirst tends to show up after performance has already dropped, not before.

Before training: preparing your body ahead of time

Hydration isn't something you fix with a sip of water at the gym door. The right approach starts hours earlier: strength and conditioning guidelines suggest drinking around 5 to 7 milliliters of water per kilogram of body weight about 4 hours before training, plus a bit more — 3 to 5 milliliters per kilogram — about 2 hours before, if your urine is still dark or you feel thirsty. For someone weighing 70 kilograms, that's roughly 350 to 490 milliliters just in the first window.

That lead time lets your body absorb the fluid and clear any excess before you start exercising, instead of training on a stomach full of water or, at the other extreme, starting already in a deficit. If you train early in the morning, it's worth drinking a glass of water as soon as you wake up — after six or seven hours of sleep without replacing fluid, it's common to start the day slightly dehydrated.

During training: when plain water stops being enough

For sessions up to an hour, water is enough — there's no need for sports drinks or electrolyte mixes. The practical guideline is to drink 90 to 240 milliliters every 10 to 20 minutes, the equivalent of a few regular sips spread across the session, rather than one full glass at once or nothing until the end.

Once a workout runs past an hour, especially in hot environments or high-intensity sessions, drinks with carbohydrate and electrolytes start to make a real difference, since they help replace the sodium lost in sweat and sustain performance for longer. For a typical strength session, 45 to 75 minutes in a climate-controlled gym, water throughout the session already covers most of what you need.

After training: replacing what you lost

The simplest way to know how much to replace is to weigh yourself before and after training, without drinking during the session so the number isn't skewed. Each kilogram lost in the process is essentially water — and that loss affects recovery and performance in your next session if it isn't replaced.

You don't need to drink it all at once: spreading the replacement across the hours after training, alongside meals, is more comfortable for your body than trying to close the whole deficit in minutes. A simple sign that you've replaced enough is your urine returning to a light color, somewhere between clear and pale yellow, a few hours later. Even mild dehydration, well short of hurting your strength, is already linked to more perceived pain and fatigue during exercise, which helps explain why a poorly hydrated workout feels harder than it should.

How to tell if you're drinking enough

Beyond weighing yourself before and after training, two simple signs help day to day: urine color, which should stay between clear and pale yellow most of the day, and thirst, which is already a late indicator — by the time it shows up, some hydration has already been lost. Paying attention to these signs avoids both dehydration and overdoing it, since chugging liters of water without any real need doesn't add any extra benefit either.

  • Weigh yourself before and after longer workouts or on hot days to calibrate how much to replace
  • Drink a glass of water when you wake up, especially if you train in the morning
  • Bring a bottle to your workout and sip regularly, not only when you feel thirsty
  • For sessions over an hour or in intense heat, swap some of the water for an electrolyte drink
  • Watch your urine color throughout the day as a quick hydration gauge
Thirst is your body telling you hydration has already fallen behind — the goal is to never reach that point.

Hydration doesn't replace a well-planned workout, sleep, or nutrition, but it's the easiest variable to adjust and the one with the least excuse to be left aside. Just as logging every session helps you see the pattern in your training streak, paying attention to how much you drink before, during, and after builds a habit that sustains performance session after session — without relying on remembering it in the heat of the moment.
