That doubt is more common than it seems, and getting it wrong is costly either way: skipping a workout over a normal adaptation ache stalls your progress for nothing, and training through a real injury turns a small problem into a setback of weeks or months. Telling the two apart is not about luck or gut feeling — it comes down to paying attention to the right details.
The soreness that is completely normal: what DOMS actually is
Delayed onset muscle soreness, known as DOMS, is the discomfort that shows up 24 to 48 hours after unfamiliar or harder-than-usual effort, usually peaking around the second day. It comes from microscopic damage to muscle fibers and the surrounding connective tissue, followed by a natural inflammatory response that sensitizes the area — it is not serious damage, it is the mechanism through which the muscle remodels itself and comes back better prepared for the next similar stimulus.
One detail that helps you recognize DOMS is where it starts: the soreness tends to appear first near the junction between the muscle and the tendon, then spread through the body of the muscle you worked. It is diffuse, it hurts more when you stretch or contract the affected muscle, and it practically disappears when the muscle is fully at rest. The signs that it is no longer just muscle soreness
An acute muscle injury has a different signature. Instead of a diffuse discomfort that builds over a full day, it tends to hurt right at the moment of the movement or immediately after, in a sharp, pinpoint spot — you can point to the exact location with one finger. The pain is usually sharper, more of a stabbing sensation, and it does not ease with a light stretch: instead of settling down with gentle movement, it gets worse.
In more serious cases, you may also notice a loss of strength when trying to contract the muscle, a visible gap or dent in the middle of it, or difficulty putting weight on the affected leg, in the case of a lower-body injury. None of these signs show up with ordinary DOMS, no matter how hard the workout was.

Warming up as your first line of defense
A good share of preventable injuries happen because the muscle simply was not ready for the demand placed on it. A proper warm-up raises muscle temperature, increases blood flow to the area you are about to train, and improves how fast fibers contract and relax — together, that lowers the odds of any single fiber being asked to do more than it can handle at that moment.
It does not need to be long. Five to fifteen minutes, moving from general to specific, does the job: start with light movement that raises your heart rate, move into mobility work for the joints you are about to use, and finish with one or two sets of the main exercise itself, at a much lighter load. A warm-up that actually protects you is one that mirrors the movement pattern of the session ahead, not a generic five minutes on a treadmill disconnected from the rest of the workout.

Gradual progression: the most common mistake
Most preventable injuries are not born from a single workout — they are born from a sharp jump: weeks of light training followed by a sudden spike in volume, load, or intensity, with no time for connective tissue to catch up. Muscle itself tends to adapt faster than tendons and ligaments, and that mismatch is exactly what creates the window of vulnerability.
The safer approach is to raise load, volume, or intensity one at a time, in small steps, only after your body has already handled the previous level well for a few sessions in a row. That applies just as much to someone coming back from time off as it does to someone who has trained for years and suddenly decides to double their weekly volume out of nowhere.
A preventable injury is almost never about today's workout — it is about the jump you made compared to your workout two weeks ago.
What to do when you are not sure
When you cannot tell DOMS from an injury, a simple test helps: move the muscle gently, with no load at all. If the pain eases as you move and disappears at rest, that points to normal adaptation soreness. If the pain gets worse with light movement, limits your range of motion, or stays present while you are still, treat it as a possible injury and get it checked out before loading that muscle group again.
This does not mean stopping training altogether over any discomfort. It means adjusting: lower the load on the exercise that triggered the pain, train other muscle groups while the area recovers, and only return to normal intensity once the no-load movement test no longer hurts.

If you train without keeping any record, you tend to notice pain only once it already bothers you for real, with no way to know whether that exercise always causes that discomfort or whether this time is different. Logging your workouts — load, volume, and how your body responded over the following days — builds a history that makes patterns easy to spot: if your shoulder hurts every single time you add weight to the bench press, that is meaningful information, not a coincidence.
That is one of the reasons keeping a logged training streak matters more than it seems: it is not just about motivation, it also works as a diary of your own body's signals. Ignoring pain out of fear of breaking your streak runs against everything the data is telling you — the point of a sustainable streak is to keep training for years, not to survive one more week at the cost of an injury that sidelines you for months.
