RPE and RIR: Using Perceived Effort to Adjust Your Training Load

If you follow a training program, you've probably seen prescriptions like "squat 4x6 at 80% of 1RM." The problem is that fixed number ignores something obvious: you're not the same person every day. After a bad night's sleep or a brutal work week, 80% of your max can feel like 90%. After a good rest, it can feel like 70%. That's exactly the gap that rate of perceived exertion, or RPE, and its sibling concept, RIR (Repetitions in Reserve), are built to close.

Neither one is advanced-coach jargon. They're simple tools that help you adjust training load based on how your body is actually responding that day, instead of blindly following a number on a spreadsheet. This article explains what they are, why they're worth using, how reliable your own perception really is, and how to apply them without overcomplicating your training.

What RPE and RIR actually mean

The RPE scale used for strength training runs from 1 to 10, where 10 means total muscular failure: you couldn't complete another rep with good form. RPE 9 means you could have done one more rep, RPE 8 means two more, and so on. RIR is essentially the same idea read backwards: instead of saying "RPE 8," you say "2 reps in reserve." One is the mirror image of the other.

This specific scale for resistance training was developed and validated in a study published in the Journal of Strength and Conditioning Research, which built and tested an RPE version based on reps in reserve — distinct from the original Borg scale, created for continuous cardiovascular exercise and too imprecise to describe how close a set of squats or bench press really is to failure.

Why use RPE instead of just following a percentage of your 1RM

Prescribing load as a percentage of your 1RM starts from a shaky premise: that your max is a stable number, measured once and valid for months. In practice it isn't. Sleep, stress, nutrition, hormonal cycles, even room temperature affect how much weight you can move on a given day. A rigid percentage-based program has no way to capture that variation — an RPE-based prescription does.

In practice, that changes how a workout gets written. Instead of "squat 100 kg," the prescription becomes "squat 3 sets of 5 at RPE 8." If you're well rested that day, that might mean 105 kg. If you're wiped out, it might mean 92 kg. The perceived effort stays roughly the same even as the number on the bar shifts — and it's that effort, not the absolute weight, that actually drives progress.

How reliable is your own perception

The obvious question is: can you trust what you feel? Studies comparing lifters' estimated reps in reserve against the actual number of reps left before failure show a consistent pattern: people tend to underestimate how many reps they have left, meaning they think they're closer to failure than they actually are.

Accuracy also shifts with distance from failure. Research evaluating the accuracy of intraset RIR predictions found an average error of about one rep when the true RIR was between 0 and 5, but that error grew to more than two reps when the true RIR was between 7 and 10 — the further you are from failure, the worse your estimate of how much is left. More experienced lifters tend to be more accurate, missing by one to two reps on average, while beginners can be off by four or five.

The closer you train to failure, the more accurate your perception gets — which is why RPE works far better on your last heavy set than on a light warm-up set.

How to actually apply RPE in training

Start with your main lifts — squat, bench press, deadlift, row, overhead press — because those are movements you already know technically, and it's easier to feel the bar slow down. Don't try to apply RPE to every single exercise in your session: on isolation movements like curls or lateral raises, the difference between RPE 7 and RPE 9 is too subtle to be worth the mental effort of tracking it.

Treat the last set of an exercise as your most reliable read. Since you've already done a few sets before it, your body is more calibrated to sense proximity to failure than it would be on a cold first attempt. If the prescription calls for RPE 8 and the bar started grinding well before the expected rep, that's the set that tells you whether next session's load should go up, stay the same, or come down.

Avoid training every session, every week, at RPE 9 or 10. That accumulates fatigue far faster than your body can recover from, and it raises the risk of losing form on the last reps, when fatigue starts to break down your movement pattern. Most of the work in a well-structured training block usually sits between RPE 6 and 8, saving RPE 9 or 10 for specific testing weeks or the tail end of a block.

Common mistakes when using RPE

The most frequent mistake is confusing general discomfort with proximity to failure. A set of squats can burn a lot and still be far from the point where you'd lose form — RPE measures how close you are to technical failure, not how much a set hurt. Another common mistake is applying the same RPE yardstick regardless of exercise: RIR 2 on the bench press, a shorter and more explosive movement, feels very different from RIR 2 on a slow leg extension.

It's also common to abandon the method in the first few weeks because it feels too imprecise. That's expected: like any skill, estimating RIR gets better with practice. In your first sessions, treat your numbers with some suspicion and err on the conservative side; after a few weeks of logging and comparing against how sets actually played out, your estimates get noticeably sharper.

  • Log the RPE of each main-lift set alongside the weight and reps — without that record, you can't compare one session to the next.
  • Recalibrate your perception every now and then by taking a set to true technical failure, just to check whether your RIR estimate was on point.
  • Don't mix cardio-based RPE with strength-training RPE — they're scales with different reference points.
  • Give more weight to the RPE of an exercise's last set than its first, which tends to be far less reliable.
  • If you're a beginner, use RPE as a complement to a defined weight range, not as your only guide — your margin of error is still large.

RPE as part of your training history

RPE gets a lot more valuable when you look back at it, not just at the set you just finished. A session where you hit RPE 7 on a load that demanded RPE 9 last month is a sign of real progress — sometimes more reliable than a bigger number on the bar, because it accounts for the cost of the effort, not just the raw outcome. Logging that alongside the rest of your training, inside the same routine you already use to keep your streak of training days going, turns a subjective feeling into data you can actually review later.

It also helps you spot accumulated fatigue before it turns into an injury or a plateau. If the RPE on a load that's always been RPE 7 starts creeping up to 8 or 9 session after session, with the weight unchanged, that's a warning that something outside the gym — sleep, stress, total volume — is weighing on your recovery. It's a data point worth tracking just as closely as the weight you lift.

In the end, RPE and RIR don't replace a good program or good technique. They're an extra, cheap-to-collect, easy-to-apply layer of information that helps you train at the right intensity on the right day — never pushing too hard in a rough week, and never holding back in a week when your body was ready for more.
